Your first week at the gym: a simple 3-day plan you can actually keep

The hardest part of a first week at any gym is not the workout — it is showing up a second and third time. This plan is built to be short, simple to follow on the floor at JV, and easy to repeat: three sessions, nothing fancy, room between them to recover.

The 3-day layout

Pick any three days that leave at least one rest day between sessions — for example Monday, Wednesday, Friday. Each session runs 35–45 minutes including warm-up.

Day 1 — Full-body machines

Machines are the friendliest way to learn a movement pattern in your first week, because the path is set for you. Two sets of 10–12 reps on each:

  1. Leg press — 2 x 10–12
  2. Chest press machine — 2 x 10–12
  3. Seated row — 2 x 10–12
  4. Lat pulldown — 2 x 10–12
  5. Shoulder press machine — 2 x 10–12

Day 2 — Cardio and core

20–25 minutes on the treadmill, elliptical or bike at an easy, conversational pace — this day is about building a base, not pushing hard. Then move to the mirrored studio room for core work with a stability ball: planks, ball crunches and seated marches, light and controlled.

Day 3 — Free-weight basics

Now that Days 1 and 2 have you warmed up to the floor, add a few dumbbell fundamentals — light weight, focus on the movement:

  1. Goblet squat — 2 x 10–12
  2. Dumbbell bench press or push-up — 2 x 10–12
  3. Dumbbell row — 2 x 10–12 per side
  4. Hip hinge with light dumbbells (Romanian deadlift pattern) — 2 x 10–12

Setting up the machines

Every machine on the floor has a seat height adjustment and a weight-stack pin — both are there to be moved. As a starting point: set the seat so the handles or pads line up with the middle of the joint doing the work (shoulder for a press, knee for a leg extension), and set the pin light enough that the last two reps of your second set feel challenging but controlled, not shaky.

How hard to push: leave 2–3 reps in the tank

In week one, the goal is not to find your limit — it is to learn each movement while your body adapts. A simple gauge: after your last rep of a set, you should feel like you could have done 2 or 3 more with good form. If you could have done 6 more, add a little weight next time; if you could not have done one more, take a little off.

What to write down

A note on your phone is enough: the exercise, the weight, the reps you completed. That is it. In two or three weeks that short list is what tells you whether to add weight, and it is the fastest way to show Jean exactly what you have been doing if you want a form check or a program built around it.

Soreness: what is normal

Feeling stiff or sore for a day or two after each of your first sessions is common when a muscle is doing new work — it usually settles within 48–72 hours and fades faster as your body adapts over the following weeks. A dull, general soreness is one thing; a sharp pain in a joint, or pain that gets worse instead of better, is your cue to stop and check in rather than push through it.

Check with your doctor before starting a new exercise program, especially if you are returning after time off, are pregnant, or manage a heart, joint or other health condition.

When to ask Jean

During staff hours (Mon–Fri 9 AM–7 PM, Sat 10 AM–2 PM) is the easy time to ask for a quick form check on any of the exercises above, or to talk about turning this into a full one-on-one program once your first week is behind you. What to bring

  • A towel and a water bottle.
  • Closed-toe athletic shoes.
  • Whatever you would like to shower with — the restrooms are private, with showers.

Three short sessions, a rest day in between, and one number written down after each one — that is a first week you can actually keep. Do it again the following week and you already have a routine.
